Program adaptation
These notes combine advice from 86 reviewed passages across 63 workouts.
Overview
Section titled “Overview”Program adaptation means changing the training program after the body has adapted to it and tailoring it to the athlete’s specific outcome, such as competition preparation or selected skills. [1] [3]
Adjustments are driven by how the athlete responds. Performance feedback shows which sections need more work, repetition counts are not fixed, and the amount done can be raised or lowered according to capability and available energy. [9] [13] [37]
When to change the program
Section titled “When to change the program”Avoid changing the program every session; retain it for roughly one to three weeks before changing it. Practice balance every workout and change the program every two weeks. [6] [28]
Faster execution is a sign that you have become accustomed to and adapted to a program. Changing a small block can be sufficient to vary the program. [10] [71]
Establish the basics before frequently changing the program or proceeding experimentally. Maintaining an existing skill is acceptable, and it can be progressed again later. Handstand entry can be a movement in itself at an early stage and may later function more as a warm-up. [46] [49] [50]
Rotate training emphases rather than always repeating one type; changing them roughly every three to four months makes sense. Changing the training emphasis between balance and dynamic work can support continued progress without boredom. [53] [83]
Tailoring the program to the athlete
Section titled “Tailoring the program to the athlete”Base planning on the camp’s content and the athlete’s situation, strength, level, activities, training preferences, and wishes. Tailor the program to the athlete’s specific outcome, such as competition preparation or selected skills. [3] [47]
Follow the athlete’s chosen training priority, whether strength, fitness, coordination, or balance, and emphasize the preferred goal while still including work across other training areas. Adjust the program to emphasize relative strengths, such as static ability or coordination, and emphasize movements the trainee is well suited to while progressively developing the others. Prioritize the quality that develops faster. For an athlete whose strength develops quickly and flexibility slowly, consolidate strength now and increase flexibility later. Work on a previously weak area can bring improvement, and the athlete’s potential should inform expected progress. [14] [68]
When you notice a problem or weakness during practice, use it to decide what to work on. Repeat movements that need more focus and reduce sections the trainee has already performed well. When arm strength is weak, target it with push-ups, shoulder training, and triceps work. [2] [42] [61]
Individualization depends on the situation. People who genuinely want individualized progression receive it; others may receive a standard program and be told to build strength. Smaller groups allow more detailed programming than giving the same plan to many athletes. When broadening a skill-focused athlete’s training, first address why the change is appropriate for that athlete rather than applying one fixed rule. [29] [30] [39]
When upper-body ability is already strong, attention can shift to other areas and different forms of the movement can be used. When handstand performance shows sufficient core strength, additional core work may not be necessary. A pull-focused challenge can lead to a program being adjusted toward more pulling work. [51] [66] [85]
Adjusting volume and repetitions
Section titled “Adjusting volume and repetitions”Do not treat a prescribed repetition count as fixed; reduce it when needed or increase it when you have ample strength. The amount done can be adjusted up or down according to capability and available energy. When you might otherwise postpone a workout, reduce it substantially and exercise instead. [9] [37] [40]
When working toward a repetition target, prioritize achievable repetitions; if the movement no longer comes up, lower the count. When a 20-repetition target is stopped at 16, the remaining repetitions are generally doubled. [21] [35]
If a set becomes uncomfortable, reduce the number of repetitions. When a load is too heavy, reduce the repetition target. Adjust unilateral exercise volume downward when the planned total is currently too much for the athlete. [26] [32] [81]
Adjust isolation work individually because it differs from barbell work. Thirty repetitions can serve as a general baseline; beyond that, further increases require individualized focus. Raise rep targets above a default when prior work indicates the athlete’s potential is higher. [65] [67] [75]
When heavier weight is unavailable or the load is not increased much, shorten the exercise duration or work interval. After the movements and their alignments are learned, training can progress to shorter intervals and two sets for some exercises. [22] [77] [78]
Recovery and load management
Section titled “Recovery and load management”Responding to feedback and performance
Section titled “Responding to feedback and performance”Use performance feedback to adjust the program, giving more work to the sections that need it. Test whether target muscles are engaging effectively to decide whether the program needs adjustment. [13] [72]
When an athlete completes more repetitions than expected, the program may need rearranging; this can indicate extra strength. Replace a test movement on which the athlete has already shown sufficient capacity with a more suitable challenge. [48] [76]
After a performance record, part of the training program is lightened as a reward. After setting two records in an exercise, a lighter version with fewer sets is used. [33] [34]
Skill-specific adjustments
Section titled “Skill-specific adjustments”When a skill keeps stalling at the same point, switch to something else and return to it later. When the same error keeps repeating, reduce the training or switch between the double and the normal cross; after a failed double, the normal cross may come much more easily. [16] [19] [23]
Increase technical emphasis and reduce intensity to support learning. Adjust the stretching program if a movement pattern, such as the backward hip rise, does not work. [36] [69]
When shoulder strength is depleted, shift from handstand work to elbow-stand work and use a longer hold. Bar training can be resumed when strength has recovered. Reintroduce deadlifts gradually and avoid impulsively stacking them back-to-back. [17] [24] [59]
If a dip setup feels excessively wide, switch to a bar press variation. When an exercise would load the triceps too much, substitute an exercise that still trains the triceps while working other arm areas. [84] [86]
Conditioning and equipment
Section titled “Conditioning and equipment”Training context and available equipment influence exercise selection. Plans may need to adapt when weather and locations change. Adapt the workout between weighted and bodyweight exercises according to equipment availability. Use jump checks as a substitute for jump-rope work when no rope is available. [27] [60] [63] [80]
After establishing Regular jumps, use them occasionally as a warm-up rather than extensively. Removing one or two parts of the program can make the energy demand easier to manage while slightly increasing circulation. [15] [20]
Separate HIIT work initially and combine it later as preparedness increases. Reduce HIIT temporarily to emphasize muscle development after sufficient loading, retaining only a small amount when further emphasis is unnecessary. Schedule higher-volume work in a later week once the body has adapted to other explosive weighted exercises. [62] [64] [79]
