Dip

These notes combine advice from 122 reviewed passages across 72 workouts.

Dips are a foundational pushing movement in these workouts. They develop strength and train the triceps, and they are grouped with push-ups, pull-ups, sit-ups, and squats as basic exercises. [1] [14] [17] [35] [44] [75]

Build adequate dip and triceps strength before applying the movement to advanced skills. The sessions used dips as preparation for planche work and treated five sets of two as a muscle-up strength marker. [4] [8]

Grip the bars actively rather than merely resting on them. Use approximately shoulder or pull-up width with the fingers forward, and keep the head still so its movement does not disguise the true range. [6] [9] [32] [89]

Keep the wrists straight in ordinary dips. In the specific inward variation, the grip stays at the sides while the body moves inward. [18] [97]

Leg position depends on the variation. Parallel-bar dips used feet together or crossed behind, while seated dips extended the legs forward. Other versions allowed bent legs behind the body or below an upright torso. [3] [10] [16] [48] [104]

Torso angle changes the emphasis. Both upright and forward-leaning dips were accepted, with the upright descent used for greater triceps emphasis. [41]

Depth standards differed materially between drills. Some required full descent, below-chest depth, the chest close to the support, or the deepest available position. Another used about a fist of shoulder travel and said that extra depth was unnecessary. A single universal depth cannot be inferred from these cues. Complete the range required by the assigned variation before increasing repetitions. Keep the count unchanged if form declines, because clean complete repetitions were valued above larger numbers of partial repetitions. [12] [13] [43] [68] [88]

Coordinate the downward pull and upward press, then drive from the bottom without an unnecessary pause unless the drill assigns one. Exhale during the press when that cue is given. In the power drill, the upward drive was explosive. [58] [70] [82] [94]

Match the assigned tempo rather than applying one speed to every dip. The evidence includes controlled negatives with a hold, three seconds down and one second up, five-second repetitions with two to three seconds of lowering, and slow reverse-exit descents. [7] [34] [98] [107]

Increase a repetition target only after completing it with the required form. Otherwise, repeat the target or remain with the easier variation. [21] [36] [43] [85]

Benchmarks varied with the program. A rough ratio used twice as many dips as pull-ups, such as 20 dips for 10 pull-ups. One regular program considered 20 clean dips sufficient, while a later weighted program aimed to preserve at least 30 unweighted repetitions. [11] [38] [39] [56]

A separate programming model used maximum-effort sets for parallel dips and the other foundational exercises. [44]

Manage effort when dips or other demanding exercises remain later in the session so enough capacity is available for them. [15]

Exercise order affects output. Push-ups immediately before dips and harder dip work can fatigue the arms and reduce regular-dip performance. Squat jumps may provide a break for the arms when placed between arm exercises, although high squat-jump volume was also associated with worse later dip performance. Harder dip variations, especially L-sit dips, were associated with ordinary dips feeling easier once the athlete had adapted to them. [47] [51] [53] [54] [66] [67] [71]

Add external weight as a later progression while continuing unweighted work. The documented progressions used 5 kilograms as one L-sit readiness marker, discussed 10 to 15 kilograms for further development, and alternated weighted strength sessions with high-repetition unweighted sessions. [49] [50] [55] [56]

Increase strength before advancing to a full dip with greater balance demands. When depth itself makes the variation harder, use lower repetition sets; when the assigned range is limited, the program may use more repetitions. [60] [61]

A clear skill objective can give repetitive dip practice a stronger purpose than training without a specific target. [57]

Parallel bars are only one option. Suitable chairs, two same-height chairs, or an appropriate counter support can be used for the documented alternatives. Keep chair supports relatively close rather than excessively wide; one setup used about four or five fingers of spacing. If the available dip setup feels too wide, use the assigned bar-press variation instead. [2] [31] [33] [64] [65] [69] [72] [74] [85] [102]

Fixed outdoor bars embedded in the ground were highly stable. Rings add another demand because they must be kept close and prevented from opening, which made ring dips harder than fixed parallel-bar dips. [5] [19]

In one band-assisted exercise, using the dip setup created a more comfortable and controlled path than beginning from below because it constrained movement of the back and waist. [100] [101]

When holding a dumbbell between the legs for weighted dips, secure it at two contact points so it moves as little as possible. [84]

Start L-sit dips with bent legs and progress toward straight legs. Keep the shoulders as parallel as possible, limit swinging, and include a clear dip after the L-sit rather than merely bending. Pause for about 1.5 to 2 seconds in the L-sit or top position, then move the shoulders forward into the dip and return. [22] [23] [24] [25] [26] [27] [28] [29] [105]

For the swing-to-dip combination, hold the support for about two seconds, swing downward into the dip, and rise back to support with both hands on the bars. [30]

For the rope variation, hold the rope at the bottom, press upward quickly, turn and recatch the rope, and return to the dip. [37]

On rings, the half-dip drill begins in a leaned ready position with the feet elevated. Pull upward and hold for two seconds. [76]

Use one or two foot-supported steps before attempting the hardest cat-dip exit. [52]

In assisted dips, use only enough foot or hand support to maintain form while leaving most of the load on the arm. Transfer the load gradually, lower the elbows slowly, and reduce assistance over time instead of removing it suddenly. [62] [63] [90] [91] [92]

For the documented back-lever transition, come halfway, tuck both feet inward to establish the dip, and then lift. [77]

In the one-foot-supported sequence, touch one foot to rise slightly, remove it, reach the dip bottom with both feet airborne, and rise from there. The longer combination continued through dips into an L-sit. [78] [79] [80] [81]

For the bar-press transition, begin in an L-sit, pull directly upward with the feet tight, open the hands, and enter the dip. [93]

One contact drill used the dip position to accustom the support area to pressure while challenging balance over the contact point. [87]

In a separate support-position drill, turn the setup sideways, keep the hips high, rotate the wrists slightly outward, and push the arms downward to depress the shoulders. [103]
