Overview
Section titled “Overview”The Russian dip is a parallel-bar movement that travels backward from hand support onto the elbows, then forward and upward to return to support. Described forms include a full-body backward movement and a version in which mainly the arms move. [1] [20]
The movement develops strength and coordination. It also trains the elbow transition and simultaneous exit used during muscle-up development. [2] [12] [20] [25]
Technique
Section titled “Technique”Control the descent from its beginning. Keep the wrists engaged, lower the body and elbows together, and start moving the elbows and arms backward immediately. Let the elbows touch softly. During an unsupported repetition, keep the feet from touching the floor. [3] [6] [22] [23] [24]
The descent places substantial load through the arms and may feel unfamiliar at first. The ascent is generally the more difficult part. [8] [9]
Execution approaches
Section titled “Execution approaches”Momentum-based and slow practice use different execution demands. In momentum-based work, transfer speed correctly and carry the chest forward before the push. In slow practice, remove momentum, shift the weight forward, and control the ascent and descent. [9] [10] [21]
For a double exit, lift both sides at the same time. Avoid making one side secure before moving the other. Practice the simultaneous action from the beginning, even while early attempts remain uneven. [11] [12] [13]
Progressions and programming
Section titled “Progressions and programming”Build the movement through linked drills. A push-up-position drill and a direct-rise drill can serve as foundations for the Russian dip. During direct-rise work, travel vertically, stop at the assigned depth, and hold instead of descending farther. A separate explosiveness drill serves a different purpose. [16] [17] [19]
Use partial foot support on parallettes when learning the transition. Keep the assistance light, move the elbows backward slowly, and reduce foot contact gradually as control improves. [26] [27] [28] [29] [30]
For muscle-up preparation, Russian dips can be combined gradually with pull-ups and other progressions. Organize that combined work into sets. [14]
Experience with parallel-bar Russian dips can make a lower-level related movement feel easier. [18]
Equipment
