Slow Muscle-up

Overview
Section titled “Overview”The slow muscle-up is a strength-focused muscle-up variation that can be performed without momentum. Slower execution generally increases the difficulty and requires sustained control through the pull, transition, and press. [2] [6] [7] [19] [38] [41] [54]
Movement pattern
Section titled “Movement pattern”Pull into the position from which the bar can be pressed, then connect the transition and press without pausing or creating an intermediate S-shaped hitch. Regular pull-ups can rehearse the same pulling path. [2] [41] [54]
In a fully hanging transition, pull to the correct point and turn inward while the scapula, lats, and back contribute. Pulling the body into position can let the elbows rotate more comfortably. A separately described first single-point variation uses a palm-driven push without the turnover used in another variation. [9] [18] [21] [40]
Tempo depends on the exercise. Pull slowly enough to develop control, but a full slow muscle-up does not always use an extreme crawl. During gradual assessment, avoid forcing speed or a completely upright position. [13] [22] [23] [39] [62]
Grip and L-sit position
Section titled “Grip and L-sit position”Develop the false grip before expecting pulling strength alone to carry the transition. Establish it before negatives, maintain it through the descent, and emphasize it strongly during slow work. [4] [11] [14] [25] [42] [44]
Wrist involvement is described inconsistently. One account emphasizes static strength and an inward bend with little wrist work. Later drills place substantial importance on advanced false-grip and wrist positioning. [1] [15] [42]
Use the L-sit to balance the body and organize the transition. The legs may move forward into the L-sit as the body reaches the correct point. Controlled L-sit pull-ups can build this foundation when performed slowly with a false grip, the stated 90-degree position, and full range. [8] [9] [11] [61] [63]
Learning progressions
Section titled “Learning progressions”Break the movement into sections and learn the mechanics of each section before relying on full attempts. Train a difficult section separately, then extend it upward until it connects with the rest of the skill. [28] [30] [38] [43] [45]
For the described negative drill, start above the bar without jumping. Set an exaggerated false grip with the bar near the base of the wrist, then lower under control for about five seconds to the bottom. Begin each repetition from the top; one prescribed format finishes with a pullover. [4] [10] [15] [16] [17] [29] [42] [53]
False-grip pulling or hanging can also be trained by pausing at a selected point and gradually developing the hold. [24]
One hold progression descends to a roughly ten-degree angle and pauses before entering the front position. [55]
At a separate critical exit point, keep the elbows parallel and work toward a ten-second hold. This hold was treated as an important marker for completing most of the slow muscle-up. [56]
Assisted practice
Section titled “Assisted practice”Use light foot assistance to learn the ascent. Apply it at the initial start or sticking point, use as little as possible, and reduce it gradually. On the descent, lower the body and elbows together and continue moving the elbows backward. [46] [49] [58] [59] [60] [61]
Performing the same pattern without the foot touching the ground shows that the athlete is approaching the unassisted slow muscle-up. [50]
Band and cable drills
Section titled “Band and cable drills”Set the band so it is already slightly taut. Keep the false grip, elbows in, hands appropriately spaced, and arms connected. Pull inward and downward, return, and push while keeping the band or rings close to the body and minimizing unwanted movement. [31] [32] [33] [35] [37]
Perform the slow band drill deliberately with an inward body position. Make the setup harder over time, then carry the same pulling action to the bar. A cable can replace the band when the same arm position and downward bar-pull idea are maintained. [34] [36] [37]
Control and strength
Section titled “Control and strength”Maintain muscular activity throughout the difficult range. Move inward while activating the lats and back in sequence. During the descent, avoid pausing the elbows while the body continues downward, and lower the knees gradually as instructed. [39] [40] [57]
The rising section depends on the back as well as the wrists. In the stated supporting-exercise framework, completing at least four of five drills serves as a readiness marker. [51]
Programming
Section titled “Programming”Delay the slow muscle-up when the normal muscle-up and required strength still need development. Once that base is present, introduce slow work deliberately. In a later progression, mastery of the slow pattern was placed before the faster version. [3] [5] [20]
The slow muscle-up was treated as one of three priority muscle-up types that precede later, more creative variations. [12] [26]
Expect the skill to develop gradually. Difficulty or inconsistency during early practice does not mean the progression has failed. [52]
Physical limits and safety
Section titled “Physical limits and safety”Limited flexibility can make the required transition position harder to reach. [48]
