Squat

Overview
Section titled “Overview”The squat is a foundational strength movement used to train the legs while involving more of the body than the legs alone. A normal squat is treated as strength work, while adding a jump changes the emphasis toward power. [14] [25] [26] [33] [49]
Basic technique
Section titled “Basic technique”For the demonstrated basic squat, place the feet slightly wider than shoulder width, keep the heels firmly on the floor, and hold the torso upright. [8] [28]
Use the hips actively, especially when squatting deeply. Keep the spine upright and avoid sending the hips excessively far backward. After descending, drive the hips forward as you stand. [10] [23] [24] [39]
Move slowly enough to control the entire range. A section that suddenly speeds up may reveal a weak point, so reduce the speed there and train it deliberately. [43] [50]
Depth and loading
Section titled “Depth and loading”In one loaded version, descend fully while keeping the heels grounded and the back upright. A separate sitting-depth version also requires an upright torso but specifically descends to floor-sitting depth. [45] [46]
The squat-dip pattern uses squat-jump mechanics without an actual jump. Keep the heels down, sit as low as possible, and rise from the bottom. [44]
Begin bar-squat practice with an empty bar. Added weight makes the legs feel more intensely worked, while holding a load at the side also keeps the biceps under isometric tension. [21] [22] [27]
Heel elevation and foot placement can change how a variation distributes effort between the quadriceps and glutes. [15]
Variations and applications
Section titled “Variations and applications”For a light warm-up alternative to the squat jump, touch the floor with the hands, rise with the hands overhead, and leave out the jump. Another no-jump variation keeps the big toes planted while generating upward energy without leaving the ground. [3] [29]
The demonstrated partial squat-jump pattern differs from a full squat and places less weight on the hips. For the forward leg-only drill, close the arms, descend into a full squat with the torso upright, and jump forward without arm assistance. The lack of arm assistance makes the drill feel harder. [4] [17] [18] [19] [20]
A backward-traveling squat jump uses a different strategy: descend into the squat, swing the arms upward, and move backward while airborne. [51]
Perform the suspension squat as quietly as possible. Use either an open or closed arm position according to balance needs. Noise was treated as evidence of poor energy transfer. [11] [12]
For the demonstrated band squat, stand slightly wider than shoulder width with the band beneath the feet. Keep the heels down and move straight down and up. Maintain an upright torso and lower back, shifting slightly backward if the waist begins to bend forward. [36] [37] [38]
The continuous cross variation starts from a slightly open, heel-grounded stance. Place the hands to the side, rise into a quick cross, then descend toward the other side without stopping. [47] [48]
A squat can also lead directly into another task. Use proper squat mechanics when picking weights up from the floor. In the double-leg squat and step drill, keep the heels grounded during the squat before stepping forward. [2] [40]
Programming
Section titled “Programming”Formal testing may judge squat form while counting the maximum repetitions completed within a fixed interval. [1]
During a test containing several exercises, distribute energy rather than exhausting yourself on squats. A more strategic squat effort was associated with better performance in the exercises that followed. [5] [6]
Progress several exercises through small increases instead of making one large increase to the squat alone. Better squat form can support assigning more sets to it. [7] [9]
Use rotating sets of squats and other exercises for station training. Use repeated sets of one target movement when the purpose is to strengthen that movement specifically. [13]
A short routine can pair squats with an upper-body exercise to cover both regions. Squat and push-up repetition counts do not represent equivalent work because the movements emphasize different body regions. [31] [32]
A sustained light squat can create a planned fatigue stimulus. End the work when that intended fatigue has been reached rather than automatically adding more. [35]
