Resistance and load selection
These notes combine advice from 160 reviewed passages across 94 workouts.
Overview
Section titled “Overview”Load selection is about choosing a weight you can lift while still feeling the target muscle work. The feeling in the muscle matters more than the number on the weight. The right load is neither too light nor too heavy for the planned repetitions, and a suitable load still allows full range of motion. [3] [7] [27] [31] [32] [36] [90] [132]
Correct form matters more than the weight used or the number of repetitions. With proper form, even very light resistance such as a water bottle can strengthen you well, and heavy loads are not always necessary. [3] [8] [39] [93] [111]
Choosing a load
Section titled “Choosing a load”Test the load before you commit to it. Choose one that makes your target repetitions challenging but manageable, and increase it once you can complete the target comfortably. Set the difficulty so the target rep range is challenging, for example ten to twelve reps. [7] [27] [31] [36] [90] [148] [149]
Use resistance that makes the movement genuinely difficult to complete. Do not use a load so light that it produces little training effect, and reduce the load whenever the selected weight feels too heavy. [10] [11] [13] [28] [54] [68] [126] [128]
For functional movement training, use a weight you can actually use in the movement. A light load performed with control can be as valuable as a much heavier one, and a very light load that is still sufficient to complete the upward phase works well. [4] [108]
Choose a load that leaves enough energy for the exercises that come later in the session. [5]
The right load depends on the individual’s strength, so different people can use different loads for the same movement. Weight numbers are approximate targets and should not be treated as rigid values. [81] [127]
When a heavier load prevents the movement from coming together, using 5 kg can develop the movement ten times faster than using 10 kg. [28]
When the repetition count is high, prefer a lighter per-hand load for the set. When both arms work simultaneously, use a lower load than for alternating work, because alternating allows more rest between arms. Use a light load such as 2 kg or a water bottle for 20 repetitions rather than 10 kg. [29] [109] [121]
Progressing the load
Section titled “Progressing the load”Increase the load in modest steps. When a much heavier option would be too big a jump, choose a manageable intermediate load instead. Start a new movement with a lighter load and increase it later, and start with the empty bar, adding weight progressively in repeated increments. [12] [30] [80] [83]
Increase a load that feels manageable, and drop to a lighter load when the chosen one is too heavy for the movement. [10] [11] [13] [28] [54] [126] [128]
When switching to dumbbells, reduce the load slightly instead of matching the previous load directly. Adjust the load to the available dumbbell rather than following a fixed weight. When pressing strength exceeds the available dumbbell range, use equipment with greater load capacity. A dumbbell load that is becoming too light for one exercise can still be right for others, such as biceps. [77] [97] [122] [140]
Progress from assisted work to unassisted work and then to weighted work, adding load gradually. [41]
If your strength allows, increase the load enough to make the implement’s weight equal on both sides. [40]
Form and technique
Section titled “Form and technique”Lowering the load can let you perform a movement with more correct form, and a light weight is useful to rehearse technique. Begin with a weight that allows you to maintain correct form, and use the heaviest weight you can manage without breaking form, for example without bending the waist. Use a weight that lets you perform the movement without momentum. If you shrug your shoulder or accelerate your arm, the weight is too heavy. Choose a challenging load without increasing it so much that movement speed deteriorates. [33] [86]
When the goal is to practice form, use a load you cannot complete ten repetitions with. Make the ninth and tenth repetitions very difficult, ideally with a weight that makes ten reps unattainable. [16] [69] [71] [82]
A load that limits you to five or six repetitions can be highly effective for development. For some exercises, a weight that allows five reps but not ten is good and sufficient. [73] [79]
Safety
Section titled “Safety”Planche and static holds
Section titled “Planche and static holds”For the current planche progression, moderate loads such as 7-9 kg are enough. Much heavier loads, such as 20-30 kg, belong to full-planche training. A 5 kg load can still provide substantial benefit in movements that support planche work. For most people, 5-6 kg is an appropriate load for the fore-planche section. [14] [19] [85]
In planche work, prioritize form over heavy loading, use multiple sets, and avoid loads that make technique break down. In the planche, the upper body carries the load, so the movement should be loaded accordingly. [17] [18]
Adding weight to a planche drill challenges the lower abdominals, shortens the hold time, and turns the exercise into strength work. [55]
Add weight to a movement when the muscles are not strong enough to hold the position on their own. If the lower abdominal muscles cannot hold the legs, weighted work on that movement is the way to build them. [1]
Most people train weighted muscle-ups. The added weight pulls the body down and teaches control. [41]
A neck-weight harness can be used for front-lever training. [115]
For a female training partner, 1-2 kg is generally enough, rising to 4 kg if she is stronger. Six kilograms is likely too heavy for her. [20]
Start band work with a thick band to understand the load, then gradually move to thinner bands. For front-lever work with a band, use the thick band for form work, then the thin band for strengthening. [9] [112]
Switch to the red band when the current resistance feels too heavy. The red bands generally work the body well without overstraining it and open up its range of motion. [22] [23]
Resistance-band color codes for thickness vary by manufacturer. At Decathlon, the black band is generally the thickest and red is the second thickest. [45]
Use a thicker band for leg work than for arm work. A band that suits the arms is often insufficient for the legs. [46] [48]
A very thick band can make the opening phase difficult even when stretching is easy, because you push against the band while opening it. [50] [51]
In band warm-ups, lift only enough to warm up and lightly challenge the muscle, around 3.5-4 out of 10. Bands are excellent for muscle activation and stretching. [49]
Set the band tension so the band is nearly fully stretched at the top of a banded push-up. [44]
For a chest-opening band exercise, hold the band at chest height and set the tension so opening reaches full range without being effortless. You should feel the chest working. [24]
For a trapezius pull, anchor the band under the foot, lean about 10 degrees forward, and choose a setup that makes 8-10 repetitions challenging. Position the band so the exercise is only slightly challenging at 8-10 repetitions. A band that holds more makes pulling with the trapezius harder. [99] [101] [103]
For seated band pulls, use enough tension to make 15-20 repetitions challenging. Set the exercise difficulty so the later repetitions become very challenging, with struggle after 7-8 repetitions and 9-10 difficult to complete. [102] [107]
Band intensity can be increased or decreased, and increasing it provides a stronger triceps stimulus. Resistance can be increased by holding an additional band, and widening the foot position increases band tension and lets you adjust it. [57] [100] [104]
Grip position affects band resistance, so position the grip so the band keeps pulling slightly at the bottom of the movement. Set band tension and the starting position deliberately, because the starting point is important to the movement. Use enough band tension for the required opening, but at the end point you should not be able to move higher. [147] [156] [157]
Choose the band to match your strength, and if a lighter band feels easy, use a more challenging band. A light, medium, and heavy resistance-band set is generally sufficient even for advanced athletes, and the band level can vary across movements. A lighter band can suit higher-repetition work, because a different rep range develops a different type of strength. [133] [142] [143] [145] [146] [150]
Choose a band that allows the athlete to sit fully on the floor. If the resistance leaves them suspended, switch to a more suitable band and test the setup carefully. [120]
Thread the band through the bar, perform straight-arm single-arm pulls down and back, and choose resistance that makes 10 repetitions challenging without bending the arm. [118]
The blue band is suitable for training use but not for pulling exercises. The black band works better than the red band for a small trapezius exercise. [58] [119]
A resistance band is useful when continuous resistance in one direction is needed, such as a constant pull backward. [141]
Wrist loading
Section titled “Wrist loading”For wrist training, use an adjustable gripper, starting at a low resistance and gradually increasing it until you cannot close it. [52]
For wrist exercises, use a band at higher loads. You can sometimes work with 10 kg, but beyond that moving to a bar becomes difficult. For wrist loading, 10-12 kg is always enough, and very heavy weights are unnecessary unless you are pursuing elite performance. [53] [59]
These band wrist exercises develop the wrist a lot. [53]
Wrist work does not need the heavy loads used for larger muscles, and 10 kg works very well. In wrist training, one-kilogram load increments matter, and 8 to 10 kilograms can stay effective for a long time without going heavier. [60] [124]
Stated resistance on grip devices is not comparable across brands or units. A device marked 100 may not represent 100 kilograms. [151] [152]
Loads for specific movements
Section titled “Loads for specific movements”For movements that load only the shoulders, without joint flexions or biceps and triceps involvement, 6, 7, 8, and 10 kg are good weights. For the two-dumbbell forward V, 6 kg is an ideal load because the movement works through joint tension rather than large-muscle strength, and loads above 8 kg are unnecessary. [114] [116] [117]
Choose a biceps load that becomes challenging around 8-10 repetitions instead of a load that limits the set to 5-6. Favor biceps- and triceps-focused resistance with light weights for moving and strengthening the body rather than demanding lifts such as deadlifts. [106] [110]
A bench press load should allow full use of the chest. Merely lowering and raising a heavier load may not fully train the chest, so prioritize effective chest development and muscular strength rather than demonstrating a heavier lift. Heavier loading increases chest muscle involvement. [72] [88] [89]
For trapezius work, use a comfortably manageable load, keep the angle about 10 degrees forward, raise the weight, and lower it slowly. [96]
With a chair, holding closer to the base makes the load lighter and holding farther makes it heavier. Grip strength and wrist control also improve. [87]
For pull-ups, start around half the athlete’s body weight for five reps. Increase it if five are manageable, or start around one-third of body weight if not. [154]
Start deadlift technique practice with a very light implement, such as a stick or rolling pin. [61]
Attach a sandbag or wrist weights to the foot to make kicking and other foot movements harder. If a standing version of a foot exercise is too difficult, use a less loaded alternative or treat it as a warm-up. Add a small amount of weight, such as a book, to increase calf loading. [42] [43] [75] [76]
Adding weight to the squat makes the legs feel more intensely worked. [74]
Use caution with loads that are not 10-12 kg. [98]
Keep a hand-held load around 30 percent of maximum, and no more than 50 percent, so it provides only small corrections. Use moderate loading for hand-balancing work. [25] [26]
For a stretch, holding a 2-3 kg weight can make it more comfortable. [2]
Mobility and preparation
Section titled “Mobility and preparation”Use only a modest load for mobility work, since excessive weight is not needed. For small or subtle movements, use light loads and small ranges of motion, and if a lighter load still produces the intended effect, use it. For mobility work, keep resistance low to moderate rather than heavy. [62] [125] [135] [136] [138] [139]
When a movement emphasizes shoulder flexibility, keep the load light instead of adding weight. For a weighted back bridge, use a light load such as 5 kg, because the goal is shoulder opening and heavy weight is not needed. [37] [63] [64]
For a movement that prepares the muscles, use controlled, moderate resistance, between very light and very heavy. [158]
Equipment and substitutes
Section titled “Equipment and substitutes”The specific type of load does not matter. A plate or any other weight works the same, a towel can substitute for a resistance band and may work better, and a resistance band can substitute for external weight when no weight is available, for example for triceps work with the elbows fixed during the lowering phase. Water bottles and resistance bands can provide accessible light resistance through pulling and pushing movements. Small water bottles or half-kilogram weights are useful light-load options, and small plates can be used directly as light loads, such as two kilograms. [8] [111] [130] [131] [137]
Very heavy loads are not necessary. Moderate weights such as 10, 15, 20, or 24 kilograms are valuable across many movements, and weights as small as 250 grams are impractical for ordinary training. Weightlifting uses 500-gram and one-kilogram plate increments. [113] [123] [155]
Technique at 80 to 90 percent of the load is considered quite good. [128]
Resistance equipment of this type reaches about 100 kg, and options above that are rare on the market. [105]
