Jackknife

Overview
Section titled “Overview”Jackknife work provides a reference shape for front-lever training, especially for core, shoulder, and scapular control. Pull-ups are treated as a complementary foundation, and further front-lever progressions are still required. Weighted jackknifes can also load the front shoulder for planche-related work. Body position and tension
Section titled “Body position and tension”Brace the abdomen and tense the entire body before moving. Maintain that tension without releasing and reapplying it during the hold. Keep the limbs engaged while lowering and rising, and use downward pressure when that cue is assigned. [1] [11] [21] [38] [86]
In a curved rocking jackknife, keep the upper body slightly raised and preserve a moderate C-shaped angle. Brace the body as one piece. Let the rocking action emerge from the shape without deliberately adding speed or lying fully down. [4] [6] [7] [8] [10]
Keep the feet off the floor during continuous repetitions and during assigned follow-on leg work. The original moving version places the arms behind the body, keeps the legs straight in the air, and opens and closes without allowing the body to settle on the floor. [2] [9] [14] [37] [40] [57]
Floor contact changes in explicitly supported versions. A bench-supported drill may keep the feet on the floor without requiring a jackknife hold. Another floor variation permits hand assistance to rise and places the feet down after the descent. [32] [39]
Use the angle assigned to the variation. A half-jackknife, a slightly open front-lever-style shape, and a position around 45 degrees are distinct options. Keep the shape from collapsing through an excessive inward fold. [12] [16] [28] [61] [67] [78]
The long jackknife uses a straighter line. Fully extend the legs just above the floor, brace the abdomen, and look between the hands. In other straight or front-lever-style variations, keep the hips lifted and tight, prevent an inward lower-back curve, and open the chest when cued. [47] [75] [78] [79] [84] [85] [91]
Arm position also depends on the variation. Curved repetitions may use elevated arms, front-lever simulation uses arms overhead, and the original moving form uses arms behind the body. [9] [16] [57]
In the shoulder-focused setup, establish the demonstrated right angle before progressing. Keep the upper body lower and the arms forward, hold the knees forward, and organize the engagement through the core, shoulder, and then legs. [22] [23] [24] [25]
For a hand-supported press-style jackknife, bring the hands close to the center of body mass. Keep the head and upper body steady while the braced abdomen and arm action create the inward fold. [33] [34]
Range and tempo
Section titled “Range and tempo”Pull the knees or legs inward while preserving the jackknife shape, then open or lengthen through the assigned range. When working on dynamic flexibility, continue toward the available maximum instead of stopping at the initial position. [3] [27] [28] [29] [73]
Control the lowering phase and keep the pulling speed consistent. Brace before descending. A deeper pulling version lowers slowly through its available range, while another variation separately cues a lifted chin during the controlled descent. [35] [47] [62] [63] [67] [70]
Some repetitions begin and finish with a deliberate static position. Keep both endpoints still when this format is assigned. [59]
Progressions and loading
Section titled “Progressions and loading”Use the kneeling front ride before progressing to its later jackknife version. Before weighted standing work, rehearse a light standing jackknife with slow arm movement and enough restraint to avoid unnecessary fatigue. [15] [65]
Supported choices include a bench version with the feet on the floor, an elbow-supported pattern, a bench jackknife press that folds toward the front, and a stable arm-only variation with part of the body remaining on the floor. These are separate assignments with different support rules. [31] [32] [58] [60] [87]
A rolled towel can rehearse lifting an eventual weight while preserving the jackknife. When alignment breaks after a short hold, a light dumbbell can provide external feedback. A cushion or square sponge can provide physical support when verbal correction alone does not improve the line. [13] [45] [46]
Loaded versions can use a static floor hold, small biceps-focused movements, or a straight-band pull from overhead with continuous contraction. Even a relatively light load may feel demanding in these positions. [36] [76] [77] [93]
Increase planche-related work through the positions step by step as the front shoulder develops. In one progression, comfortable work with 20 kilograms in each hand is treated as an advanced benchmark for front-shoulder strength rather than an initial loading target. [17] [18] [19] [20]
For front-lever preparation, a one-minute tucked jackknife hold is used as a target. General timed work can progress from 30 seconds to 45 seconds after 30 seconds becomes manageable. [5] [26]
Start the leg-position progression with open legs and move to closed legs after the shape becomes controlled, keeping the arms close. A brief open-leg jackknife can also rehearse tension immediately before a band-assisted front-lever drill. [72] [82]
Use jackknife holds to simulate front-lever form by keeping the hands close, raising the arms, depressing the shoulders, and refining a smooth, precise line. When front-lever form begins to break, stop that attempt and return to floor pulls from the jackknife model. [16] [44] [74] [81] [83]
A jackknife can follow push-ups when the session needs an exercise that gives the arms a break from repeated arm-loading movements. [50]
Variations and combinations
Section titled “Variations and combinations”Basic leg-cycle variations draw the knees or legs inward and then open or extend under control. Keep the feet elevated when continuous tension is part of the set. [27] [29] [37] [73]
In the five-pull variation, lift the hips through five leg pulls. On the fifth pull, raise or fully extend the straight leg, lower it slowly, and complete the assigned hold before repeating the group. [64] [66] [68] [69]
The alternating-leg variation keeps both feet in the air, with pointed toes and the knees held wide as assigned. Pull one leg inward at a time and extend the arms toward the fingertip contact used in the drill. [88] [89]
Combination drills keep a fixed order. For Pull Knee, hold the jackknife for two seconds, lift and pull the hips, and push up without jumping or using the hands. For the reverse burpee, descend slowly without hand contact, hold the jackknife for two seconds, tuck the knees, lift the hips, and rise. [51] [52] [53]
In a rolling jackknife-to-plank transition, keep the indicated body area from resting on the floor, bring the arms through as the body rotates, and descend along the same path. Keeping the hips open and forward eases the transition. Use the demonstrated hand placement that allows better leg extension. [54] [55] [56]
