Pancake Stretch

Overview
Section titled “Overview”The pancake stretch is a wide-legged forward-fold mobility movement. Its technical target is to keep the legs straight and open while taking the chest and abdomen toward the floor with the chest open. [2] [10] [12]
Forward-fold technique
Section titled “Forward-fold technique”Open the legs as far as available and keep the knees on the floor. Keep the chest open and the spine and head long as you fold. Maintain full-body tension, reach forward, and use a smaller range whenever extra depth causes the head to tuck or the back to round. [1] [2] [4] [12]
Floor proximity alone gives an incomplete measure of progress. Spinal rounding may allow the hands to touch the floor up to a point, yet it can limit later progress. An open body position can allow the fold to move farther downward. [11]
Using a light weight
Section titled “Using a light weight”Hold a small object overhead while practicing the long forward-fold position. A shoe, pillow, or water bottle can be used. About 2 to 3 kg was presented as sufficient, and this amount may make independent practice more comfortable. [2] [3] [5]
Wall assistance and progression
Section titled “Wall assistance and progression”Place the hips against a wall when a partner is unavailable. Set up close enough to push against the wall with the arm, then open the body and direct the chest toward the floor. [6] [8]
Use the wall during the initial stage of practice. Progress to the weighted version after reaching a suitable point with wall assistance. [7]
Active and rotational variations
Section titled “Active and rotational variations”In the wide-legged floor rotation, keep the hands down for support. Rotate from the waist along the same line, prevent the movement from drifting backward, and continue working toward an open chest. [13]
The slow side-to-side pancake drill uses a slightly open stance. Move one side at a time, keep the supporting palm on the floor, and keep the knees tight. [14]
For the active pancake, reach forward and briefly touch the floor without fully sitting down. Return after each touch and reach the same line on every repetition. [15]
