L-sit

Overview
Section titled “Overview”The L-sit is used as a stabilization exercise and as a foundation for skills such as the slow muscle-up. Its main demands are strong support through the arms, sustained leg height, whole-body tension, and control of the position. On rings, the movement adds a specific stability demand. General muscular strength may leave an athlete shaking or opening the position if ring control has not been practiced directly. [40] [42]
Position and control
Section titled “Position and control”Push firmly into the support and keep the back active. Draw the shoulders down, keep the neck upright, and hold the torso upright where the drill calls for it. Keep the knees, legs, feet, and fingertips actively tense, with the legs lifted high around the intended L or 90-degree position. Release slowly instead of dropping out of the hold. During a descent, preserve the intended relationship between the body and legs, and keep the feet suspended when the drill requires them to remain off the floor. If the hips lose the L-sit position during a repeated movement, restore it as the body pulls upward. In moving drills, coordinate the breath with the hip lift or downward phase. Lengthen the body as the hips rise and correct the hollow that can appear after lengthening. [49] [80]
In a supported bar drill, keep the feet elevated on the bar and control the changing angle. In a bent-knee hold, draw the legs toward the body and point the elbows slightly backward rather than letting them flare sideways. [27] [54] [55]
Progressions
Section titled “Progressions”Begin with a tucked or bent-leg hold. A one-straight-leg position reduces the load, and an open-leg position provides another intermediate step. Progress toward straight, closed legs as control improves. If the full position begins to fail, draw a leg back in rather than losing the whole hold. [3] [7] [11] [14] [16] [116] [117] [119]
A timed open-to-closed drill uses ten seconds. Hold the legs open for four seconds, bring them together gradually so they are closed by eight seconds, then maintain the closed position for the final two seconds. [12] [13]
The V-sit is treated as a different position from the L-sit. To progress toward it, shift the hips slightly forward and draw the straight feet toward the body. Practice the action with one leg, then the other, and finally both together. [9] [43] [44] [45] [110]
The floor version is usually harder because the body and legs must clear the ground without the extra space provided by bars or parallettes. Shoes can increase the load. For the floor rise, lift the hips, draw the lower abdomen inward, tense the legs, and push the feet upward promptly. [36] [38] [51] [69] [98] [99] [109] [115]
Equipment and preparation
Section titled “Equipment and preparation”Choose stable supports and prevent them from moving during dynamic work. Bringing parallel bars closer usually reduces difficulty, while wider spacing makes the hold harder. Elevated parallettes can provide more clearance and comfort. For a swinging rope L-sit, keep the ropes high, close together, and roughly shoulder-width apart. [8] [18] [46] [76] [86] [95] [96] [118]
On rings, keep each ring close to the hip and press from outside toward the center. This inward pressure counters the rings as they try to open. [15]
Prepare the wrists before floor support work. For the specified floor setup, rotate the hands so the fingers point sideways. A backward shoulder stretch may also make the L-sit position more comfortable. [53] [106]
Assistance should still allow the correct start. Position a band so it is taut when seated while allowing the athlete to reach the floor and maintain the L-sit. If the band leaves the athlete suspended, change the resistance. Another floor drill places the band around the neck with one end attached to each foot. [87] [88] [89] [90] [114]
A lower bar can be used to learn the movement with light manual assistance. Reduce the assistance over time and move to a higher bar after the pattern feels comfortable and familiar. [112] [113]
Hand comfort and safety
Section titled “Hand comfort and safety”Programming
Section titled “Programming”Build duration gradually. Comfortable holds of about ten to fifteen seconds can prepare for harder efforts. A twenty-second target may be divided into two ten-second holds, and very short holds can be extended step by step. Use timed maximum holds while preserving the position. [37] [93] [101] [102] [111]
Specific practice matters. Improved pushing strength can make an unavailable skill possible, and regular L-sit work may make easier dip variations feel less demanding. Performance still changes with accumulated arm fatigue and the difficulty of the variation used beforehand. [21] [29] [34] [40]
Entries and linked skills
Section titled “Entries and linked skills”Practice entries as controlled pulls onto the hands. Depending on the drill, begin fully extended or upright, lean toward the required support point, and pull into the L-sit without rushing the descent. A one-foot-supported rise can provide an intermediate entry. [4] [19] [47] [48] [66] [77]
The L-sit can begin or finish a Skin-the-Cat transition. On rings with enough front clearance, the transition can be practiced with straight legs. The L-sit can also flow through an inverted position before finishing in Skin-the-Cat. [1] [17] [56] [61] [79] [81]
For a back-lever combination, first use a leg-threading or angled route if a direct opening makes the back curve. Maintain hip and scapular tension in the lever, then return to the L-sit without releasing. Most of the return is controlled, although the descent from the top can be made slightly quicker if spending too long there drains the hands. [57] [58] [59] [60] [62] [63]
In slow muscle-up practice, the L-sit supports the pull and transition. Maintain the assigned false or post grip, move toward the front of the bar, raise the elbows, rotate the wrists, and press through the transition. The L-sit can also serve as an easier step before lifting toward planche. [24] [39] [70] [71] [74] [91]
For L-sit dips, establish the L-sit at the top, hold for the assigned time, perform the dip, and return cleanly to the same position. The L-sit also appears as a checkpoint in longer combinations involving candle holds, pullovers, bar presses, levers, negatives, presses, and leg drills.
